GLP-1 Diet: What to Eat on Ozempic, Wegovy & Mounjaro

GLP-1 receptor agonists — Ozempic, Wegovy, Zepbound, Mounjaro and others — work largely by reducing appetite. That makes eating less easy, but it also makes it easy to eat too little protein and lose muscle along with fat. The right way to eat on a GLP-1 is less about restriction and more about getting enough protein and nutrients from a smaller volume of food. Here is how.
1. Protein first — protect your muscle
Because weight can come off quickly, a meaningful share of the loss on GLP-1 medications can be lean muscle. Aim for about 1.2–1.6 g of protein per kg of body weight per day, in 20–40 g portions per meal, and do some resistance training. Put protein on the plate first at every meal, before carbs and fat.
2. What to eat
- Lean protein: eggs, Greek yogurt, cottage cheese, chicken, turkey, fish, tofu, tempeh, lentils, beans.
- Fiber-rich vegetables: leafy greens, broccoli, peppers, carrots — volume and micronutrients for few calories.
- Smart carbs: oats, quinoa, brown rice, sweet potato, fruit — enough to fuel training.
- Healthy fats in moderation: olive oil, avocado, nuts — but keep portions small, as high-fat meals can worsen nausea.
- Fluids: sip water through the day; dehydration is common when you eat less.
3. What to limit
Large, greasy or heavily fried meals, very sugary foods and drinks, and alcohol tend to trigger or worsen GLP-1 side effects like nausea and reflux. You do not have to ban them, but keep portions small and see how you feel.
4. Managing nausea and other side effects
Eat slowly and stop at the first sign of fullness. Choose smaller, more frequent meals. On rough days, lean on bland, lower-fat foods — toast, crackers, rice, bananas, broth-based soups and ginger. Keep fluids up between meals rather than during them. If side effects are severe or persistent, contact your clinician.
5. A simple high-protein day
- Breakfast: Greek yogurt with berries and a spoon of nut butter (~30 g protein).
- Lunch: grilled chicken or tofu over greens and quinoa (~35 g protein).
- Snack: cottage cheese or a protein shake (~20 g protein).
- Dinner: baked salmon or lentils with roasted vegetables (~30 g protein).
